Why take creatine?
Creatine is a well-researched and affordable supplement that helps the body produce energy more quickly during high-intensity activities, such as weightlifting or sprinting.
Taking 3g to 5g a day can promote muscle growth through improved strength and power, and it has been shown to improve recovery and boost brain health. Indeed, a meta-analysis examined 69 studies involving 1,937 participants to find that creatine supplementation improved measures of muscular strength and power across a range of populations and training programmes.
The benefits were greatest when creatine was combined with resistance training rather than taken alone. Researchers concluded that it remains one of the most effective supplements for improving performance during high-intensity exercise.
Researchers believe the improvements during exercise are partly due to increased phosphocreatine stores in muscle, which help produce energy during high-intensity exercise. Creatine also draws water into muscle cells, potentially supporting muscle growth and increasing lean muscle mass when combined with regular training.
It can also improve recovery. A review analysed nine controlled studies looked at recovery after exercise-induced muscle damage. The authors found that creatine supplementation significantly reduced markers of muscle damage, particularly creatine kinase (CK), and may help preserve muscle function after strenuous exercise. Benefits were seen up to 96 hours after exercise.
Beyond physical gains, studies have shown the benefits of creatine on brain health and performance. Research into creatine’s effects on the brain is newer than the exercise literature, but findings are promising. Creatine is naturally stored in the brain where it helps produce ATP, the body’s primary energy source.
Recent reviews suggest supplementation may improve aspects of memory, mental fatigue resistance and cognitive performance, particularly during periods of stress, sleep deprivation or ageing. However, evidence is still developing and effects appear smaller and less consistent than those seen for exercise performance.
